Cajun Blackened Chicken with Cauliflower Mash
Chicken breast coated in a bold homemade Cajun spice blend, pan-seared until
deeply crusted and juicy, served over velvety cauliflower mash with sauteed
green beans. A lower-carb spin on a comfort food classic with all the flavor
and none of the heaviness.
Blackened chicken is one of the great techniques of Southern Louisiana cooking.
The spice blend — paprika, cayenne, garlic powder, onion powder, oregano, and
thyme — forms a deeply flavored crust when it hits a screaming-hot cast-iron pan,
locking in the juices and creating a charred exterior that is miles away from
bland baked chicken. Making your own blend takes 2 minutes and lets you control
the heat and sodium precisely.
The real star of this dish, however, might be the cauliflower mash. When cauliflower
is steamed until completely tender and pureed with roasted garlic, a drizzle of
olive oil, and a modest amount of Parmesan, the result is a silky, deeply savory
mash that genuinely rivals mashed potatoes in satisfaction. It is not a sad
substitute — it is its own excellent thing, with dramatically fewer calories and
carbohydrates per serving.
Together, this plate delivers over 37 grams of protein from the chicken while
keeping total carbohydrates under 20 grams. The sauteed green beans add fiber,
folate, and vitamin K without adding significant calories. This is the kind of
dinner that makes eating well feel effortless.

📊 Why This Recipe Scored 87/100
With an overall health score of 87/100, this recipe is a solid, balanced option. Its strongest area is blood sugar stability (100/100), where a strong 37g of protein helps buffer the glucose response. How our scoring works
Ingredients
- ✓ 600g chicken breast
- ✓ 2 tbsp olive oil
- ✓ 1 large head (about 900g) cauliflower
- ✓ 5 cloves garlic
- ✓ 30g parmesan cheese
- ✓ 400g green beans
- ✓ 1.5 tsp paprika
- ✓ 0.5 tsp cayenne pepper
- ✓ 1 tsp garlic powder
- ✓ 1 tsp onion powder
- ✓ 0.5 tsp dried oregano
- ✓ 0.5 tsp dried thyme
- ✓ 0.5 tsp black pepper
- ✓ 0.75 tsp salt
- ✓ 1 medium lemon
Instructions
-
1
Make the Cajun spice blend: combine paprika, cayenne, garlic powder, onion powder, dried oregano, dried thyme, black pepper, and 0.5 teaspoon of salt in a small bowl. Pound the chicken breasts to an even 3/4-inch thickness (or butterfly them) for even cooking. Coat the chicken generously on both sides with the Cajun spice blend, pressing to adhere. Set aside.
-
2
Start the cauliflower mash: cut the cauliflower into florets. Place garlic cloves (peeled) and cauliflower florets in a large pot with 1 inch of water. Bring to a boil, then reduce heat, cover, and steam for 12-15 minutes until the cauliflower is completely fork-tender. Drain very well, shaking the colander to release excess moisture.
-
3
Transfer the drained cauliflower and garlic to a food processor or blender. Add 1 tablespoon of olive oil, the grated Parmesan, remaining 0.25 teaspoon salt, and a squeeze of lemon juice. Process until completely smooth and velvety, about 2 minutes. Taste and adjust seasoning. Cover and keep warm.
-
4
Heat 1 tablespoon of olive oil in a large cast-iron skillet over high heat until just smoking. Add the spiced chicken breasts. Cook for 4-5 minutes without moving until a deep, dark crust forms. Flip and cook another 4-5 minutes until the internal temperature reaches 165°F (74°C). Transfer to a cutting board and let rest for 5 minutes.
-
5
While the chicken rests, saute the green beans: add a small amount of olive oil to the same skillet over medium-high heat. Add the green beans with a pinch of salt and cook for 4-5 minutes, tossing occasionally, until bright green and tender-crisp. Finish with a squeeze of lemon juice. Slice the chicken and serve over the cauliflower mash with the green beans alongside.
